Follicular phase workouts
Once your period ends, the follicular phase is often the stretch where training feels easiest. Here is how to make the most of it without burning out.

What happens in the follicular phase
Strictly, the follicular phase starts on day 1 and includes your period. For training it helps to treat the bleeding days separately, so here, as in the HerShape app, the follicular phase means the days after your period ends: roughly days 6 to 13 on a 28 day cycle.
Across those days estrogen climbs steadily toward ovulation while progesterone stays low. Many people find that energy, mood and motivation lift, and that recovery between sets and between sessions feels quicker.
A few small studies suggest that putting heavier training in this half of the cycle may help strength progress, though the evidence is limited. Even if the effect is modest, feeling good is a solid reason to train harder.
Follicular phase workouts in context
| Phase | Days (28 day cycle) | What often happens | How to train |
|---|---|---|---|
| Menstrual | 1 to 5 | Hormones are low and energy often dips early on | Lighter loads, walking, mobility |
| Follicular | 6 to 13 | Estrogen climbs and recovery tends to feel quicker | Add weight, add a set, try new lifts |
| Ovulatory | 14 to 16 | Estrogen peaks and strength is often at its best | Heaviest sets or test days |
| Luteal | 17 to 28 | Progesterone rises and you run slightly warmer | Keep the weight, trim volume, rest longer |
Day ranges are for a 28 day cycle. Scale them to your own cycle length.
How to train in the follicular phase
- Add weight to your main lifts. If you have been stuck on a number, this is the week to try a small jump.
- Add volume, such as an extra set on your main lifts or an extra session if you recover well.
- Learn new skills. Rising energy and focus make it a good time to practice new movements.
- Schedule harder conditioning: intervals, hill repeats or a tougher class.
- Keep warm-ups thorough. Feeling strong is not the same as being warmed up.
Push without burning out
Pushing in the follicular phase works because easier weeks follow it. If you try to hold follicular intensity all month, fatigue builds up. Plan the ovulatory days as the peak, then let the luteal phase bring volume back down.
A sample follicular week
Five training days, built around heavier lower body work and one hard conditioning session. On dumbbells or bodyweight, use the hardest version you can do with good form, or add pauses and slower lowering to make it tougher.
| Day | Session | What to do |
|---|---|---|
| Monday | Lower body, heavy | Back squats or goblet squats, 4 sets of 5 to 6. Add a little weight compared with last cycle. |
| Tuesday | Upper body | Bench or dumbbell press and rows, 4 sets of 8. |
| Wednesday | Intervals | 8 rounds of 30 seconds hard and 90 seconds easy on a bike, rower or hill. |
| Thursday | Rest or mobility | Walk, stretch or take the day off. |
| Friday | Lower body, volume | Romanian deadlifts, split squats and hip thrusts, 4 sets of 8 to 10. |
| Saturday | Skill and finisher | Practice a new lift at a light weight, then a short circuit. |
| Sunday | Rest | A full day off. |
Frequently asked questions
How long is the follicular phase?
Strictly it runs from the first day of your period to ovulation, which is often around 13 or 14 days in a 28 day cycle, and it is the part of the cycle that varies most in length. For training, the useful window is the days after your period ends and before ovulation.
Is the follicular phase the best time to build muscle?
It is often the best time to push, because many people feel stronger and recover faster. Muscle is still built across the whole month, so keep training consistently in every phase.
Can I do HIIT in the follicular phase?
Yes. It is usually the easiest time of the month to handle hard intervals, as long as you build up to them and leave recovery time between sessions.
What if I do not feel stronger in my follicular phase?
That is common. Hormone patterns vary between people and between cycles. Use how you feel on the day, not the calendar, as the final decision.
